The three, and what each one does

Protein builds and repairs tissue. It’s the only one of the three your body can’t improvise a substitute for, and during a calorie deficit it’s what stops you losing muscle alongside fat. Four calories per gram.

Carbohydrate is your fastest fuel, particularly for hard training. Your body can make glucose from other sources if it has to, so carbs aren’t strictly essential — but performance in anything intense drops noticeably without them. Four calories per gram.

Fat is required. It builds cell membranes, produces hormones, and carries vitamins A, D, E and K into your system. Nine calories per gram, which is why fat percentages look small in grams and large in calories.

Calories decide weight, macros decide what you’re made of

This is the part most macro guides skip.

Whether you gain or lose weight is settled almost entirely by total calories. You can lose weight on any split — high carb, low carb, keto, whatever — as long as the total sits below what you burn. Studies comparing diets at matched calories keep finding the same thing: the difference between ratios is small and inconsistent.

What macros change is the composition of what you gain or lose. Two people in identical deficits, one eating adequate protein and lifting, one eating little protein and not training, will lose similar weight and very different amounts of muscle. Same scale reading, different outcome.

So: set calories first, then use macros to shape the result.

None of these is optimal in a general sense. They’re starting points, and the differences between the first three are far smaller in practice than the internet suggests. Adherence beats ratio: the split you’ll actually follow for six months outperforms the theoretically superior one you abandon in three weeks.

Protein is the one worth getting right

If you only track one number, track this one.

Around 1.6–2.2 g per kilogram of bodyweight covers most people who train. During a deficit, the upper end of that range is better — protein needs go up when calories go down, because you’re asking your body to preserve muscle while under-fed.

Three reasons it earns the attention:

It protects muscle. In a deficit, low protein means a meaningful share of what you lose is lean tissue. That lowers your metabolic rate and leaves you smaller but not leaner.

It’s the most filling of the three. Gram for gram, protein suppresses appetite more than carbs or fat. A higher-protein diet tends to produce spontaneous calorie reduction without deliberate restriction.

It costs the most to digest. Roughly 20–30% of protein calories are burned processing it, against 5–10% for carbs and 0–3% for fat. Modest, but it runs in your favour.

Carbs and fat are more flexible than the arguments suggest

Once protein is set, the remaining calories can be divided between carbs and fat fairly freely without changing outcomes much.

Some practical guidance rather than dogma:

Keep fat above about 0.5 g per kg of bodyweight. Below that, hormone production and fat-soluble vitamin absorption start to suffer.

Put carbs where your training is. If you lift heavy or do interval work, more carbs will improve performance. If your activity is mostly walking and light cardio, you have more latitude.

Follow your appetite. Some people find carbs satisfying and fat unfilling. Others are the reverse. That preference is real data about what you’ll be able to sustain, and it’s worth more than a ratio from an article.

Tracking without it taking over your life

Weighing every gram is accurate and, for most people, unsustainable. Some ways to get most of the benefit for a fraction of the effort:

Track protein properly, estimate the rest. Protein is where precision pays. Eyeballing carbs and fat within reason gets you close enough.

Build meals from templates. A protein source, a carb source, vegetables, a fat source. Once you know roughly what your usual portions contain, you can assemble meals without logging.

Use the hand method. A palm of protein, a cupped hand of carbs, a thumb of fat, a fist of vegetables per meal. Crude, portable, and surprisingly close for most builds.

Track for two weeks, then stop. Enough time to learn what portions look like. After that most people can maintain by feel and re-check occasionally.

Common questions

Do macros matter more than calories? No. Calories determine weight change. Macros determine body composition and, to a degree, how manageable the diet feels.

What’s the best macro split for fat loss? The one you’ll stick to, with protein high enough to protect muscle. Something around 40/35/25 works well for people training in a deficit, but the protein figure matters more than the ratio.

Can I hit my macros exactly every day? No, and you don’t need to. Within about 10% of each target, averaged across a week, is close enough for any practical purpose.

Do I need to eat carbs? Not strictly — your body can produce the glucose it needs. But performance in hard training drops without them, and for most people they make the diet considerably easier to live with.

Should macros change on rest days? For most people, no. Keeping intake consistent is simpler and works fine. Cycling carbs around training is a refinement worth considering only once the basics are consistently in place.
